The Minimum Effective Strength Routine
Module 1 gave you steadier energy: consistent sleep pressure, a hygiene routine that works, and caffeine timed around your dips. This lesson spends some of that energy on strength. You will build a two-day full-body routine from six basic patterns, learn how to make it harder over time, and keep it under 40 minutes.
By the end of this lesson you can:
- Name the six movement patterns and one beginner move for each
- Write a two-day full-body plan that fits in about 30 minutes
- Apply one progression rule and four form rules
- Shrink the session to 10 minutes on chaotic days instead of skipping it
Strength is a dose, and the first dose does most of the work
Training follows a dose-response curve that flattens quickly. Going from zero to {two full-body sessions per week} is where nearly all the beginner benefit sits. Sessions three and four add a little more. Session zero adds nothing.
The minimum effective dose for a beginner looks like this:
| Piece | Beginner setting |
|---|---|
| Sessions per week | 2, at least 48 hours apart (for example Tuesday and Friday) |
| Exercises per session | 5 or 6, covering all six patterns across the week |
| Sets per exercise | 2 or 3 |
| Reps per set | 6 to 12 |
| Reps left in the tank | 2 or 3 (you could have done a few more) |
| Rest between sets | 60 to 90 seconds |
Add a 3-minute warm-up and you are looking at 25 to 35 minutes of work.
- Warm up for 3 minutes: brisk walk or 20 jumping jacks, 10 bodyweight squats, 10 arm circles.
- Do your first exercise, then rest 60 to 90 seconds.
- Work through the remaining exercises the same way, alternating upper and lower body if you like.
- Finish with the carry or core hold, then take 5 slow breaths and stop the clock.
